What Is Powerlifting?

Powerlifting is a strength sport consisting of three lifts: the back squat, bench press, and deadlift. Your total is the sum of your best successful attempt on each lift. Powerlifting focuses on maximal strength in these three compound movements, making it one of the most efficient ways to build full-body strength.

The Three Lifts: Technique Basics

1. Squat

Bar on upper traps or rear delts. Feet shoulder-width, toes slightly out. Descend until hip crease is below knee. Drive up through mid-foot, keeping chest up and knees tracking over toes.

2. Bench Press

Lie flat, eyes under the bar. Grip slightly wider than shoulder-width. Pull shoulder blades together and down. Lower bar to lower chest. Press up and slightly back. Feet flat on floor, glutes squeezed.

3. Deadlift

Bar over mid-foot. Grip just outside knees. Hinge at hips, bend knees until shins touch bar. Brace core, pull slack out of bar. Drive through floor, extend hips and knees simultaneously. Lock out at top.

Beginner Powerlifting Program (12 Weeks)

Run a 3-day per week program: Day 1 Squat Focus, Day 2 Bench Focus, Day 3 Deadlift Focus. Start with 5x5 at 65% 1RM for weeks 1-4, then 3x5 at 75% for weeks 5-8, and 3x3 at 85% for weeks 9-12. Add 5lb to squat/deadlift and 2.5lb to bench each week. Accessory work: pull-ups, rows, overhead press, and core work after main lifts.

Common Beginner Mistakes

  • โ€ขSkipping warm-up sets โ€” always do 3-4 warm-up sets with empty bar then progressive loading
  • โ€ขMaxing out too often โ€” test 1RM only every 12-16 weeks, not weekly
  • โ€ขNeglecting form for weight โ€” bad form leads to injury and plateaus
  • โ€ขNot bracing properly โ€” use the Valsalva maneuver for every heavy rep
  • โ€ขIgnoring recovery โ€” sleep 7-9 hours, eat 1g protein per lb bodyweight, deload every 4-6 weeks
  • โ€ขBuying cheap equipment that bends โ€” invest in a 190K+ PSI bar and a rack with safety pins

Frequently Asked Questions

Can I powerlift at home without a coach?

Yes. Record your lifts from the side and compare to technique guides. Start with light weights and focus on form. Use apps like StrongLifts or Boostcamp for programming. Consider an online coach for form checks if you can afford it.

How much does a home powerlifting gym cost?

A complete home powerlifting setup costs $855-$1,525. The minimum is a barbell ($120), power rack ($350), 300lb plates ($160), bench ($200), and collars ($15). Quality setups with 190K+ PSI bars and bumper plates run $1,200-$1,500.

Do I need a power bar or can I use a multipurpose bar?

A multipurpose bar (28.5mm, 190K PSI) works fine for beginners. If you squat 500+ or compete, a dedicated power bar (29mm, 205K+ PSI, center knurl) provides more stability and grip.

How long does it take to see powerlifting results?

Beginners see strength gains within 2-4 weeks. Noticeable muscle changes appear at 8-12 weeks. A 1,000lb total is achievable for most men within 12-18 months of consistent training.
